THE METHOD NUTRITION GUIDE

Eat More Fiber Without Overcomplicating Your Diet

Small food swaps. Better nutrition. A healthier lifestyle.

You don't need to completely change your diet to eat healthier.

Sometimes, it's about making a few simple changes to the foods you're already eating.

Fiber is a type of carbohydrate that your body doesn't fully digest. It helps support digestion, keeps you feeling fuller for longer and supports overall gut health.

Most adults can aim for around 25–30 grams of fiber per day, depending on their individual needs.

Here are some simple food swaps to help you get there.

7 EVERYDAY FOOD SWAPS

Simple Ways to Add More Fiber to Your Meals

You don't need to give up your favourite foods. Start by making a few of these simple changes throughout your week.

SWAP 01

White bread

2 slices: around 1–2g fiber

Wholegrain bread

2 slices: around 4–6g fiber

SWAP 02

White rice

1 cup cooked: around 0.5–1g fiber

Brown rice

1 cup cooked: around 3–4g fiber

SWAP 03

Apple juice

1 cup: less than 1g fiber

Whole apple with skin

1 medium apple: around 4g fiber

SWAP 04

Cornflakes

30g serving: around 1g fiber

Rolled oats

40g dry: around 4g fiber

SWAP 05

Regular pasta

1 cup cooked: around 2–3g fiber

Whole-wheat pasta

1 cup cooked: around 5–6g fiber

SWAP 06

Potato chips

28g serving: around 1g fiber

Baked potato with skin

1 medium potato: around 3–4g fiber

SWAP 07

Plain white rice

1 cup cooked: around 0.5–1g fiber

Rice with lentils

½ cup rice + ½ cup lentils: around 8–9g fiber

Fiber values are approximate and may vary by brand, portion size and preparation method. Adjust food choices and portion sizes to your individual needs.

MAKE IT PART OF YOUR ROUTINE

You Don't Need to Change Everything at Once

Start with one or two swaps that fit naturally into your daily meals.

Choose whole foods more often, add vegetables to your meals and include foods like oats, lentils, beans and fruit throughout your week.

You can also keep the foods you enjoy. Building a healthier lifestyle is about improving your overall eating habits, not following a perfect diet.

A simple starting point is to choose one higher-fiber breakfast, add a serving of vegetables to lunch and include beans or lentils in one of your meals.

Increase your fiber intake gradually and drink enough water throughout the day.

Small changes, repeated consistently, can make a meaningful difference over time.

YOUR NEXT STEP

Now Let's Put It Into Your Daily Meals

Knowing which foods to choose is a great starting point.

The next step is learning how to put those foods together in a way that works for your lifestyle, your routine and your goals.

That's where your meal plans come in.

Use the meal plans below as a starting point to build more structure around your everyday nutrition.

How to Eat Out & Stay Lean

Your simple guide to any restaurant, any night out.

Staying lean was never about never eating out. The people who look good all year eat out just as much as you do — they just know how to steer the few moments that count. Here's how.

BEFORE YOU GO

  • Check the menu online and decide what you're having before you arrive — you make better calls calm than hungry at the table.
  • Don't show up starving. A little protein or fruit an hour before stops you over-ordering.

DRINKS — the biggest hidden trap

  • Liquid calories don't fill you up, so they stack on top of your meal.
  • Drinking? A spirit with a zero-calorie mixer. Not drinking? Sparkling water, still water, or a diet soft drink.
  • Wine adds up fast (around 150–200 cal a glass). Handle drinks well and you save more than the rest of the meal combined.

STARTERS — order one, not five

  • Skip the shared bread basket and fried bits — that's what piles up fastest.
  • Make your starter a protein one: grilled prawns, some meat, something with substance.

MAINS — build around your protein

  • Find the protein first (steak, chicken, fish, prawns) and build the plate on top of it. It fills you up and protects your muscle.
  • Pick one carb, not three. Bread and pasta and fries is the trap.

THE HIDDEN ONE — sauces & cooking

  • Ask for sauces and dressings on the side — you decide how much, not the kitchen. (A "healthy" salad can hide 200–300 cal in dressing.)
  • Lean toward: grilled, roasted, baked, steamed.

DESSERT

  • A couple of spoons of someone else's, or a coffee to end the night. Enjoy the moment without a second full meal.

RESTAURANT CHEAT SHEET

Steakhouse: easy — the steak's your friend. The creamy mash and loaded fries get you.

Italian: the tricky one. Pick one — bread, pasta, OR pizza. Tomato-based over creamy.

Sushi / grill: one of your best options — sashimi, edamame, grilled protein. Go gentle on tempura and sweet sticky sauces.

MENU WORDS

Green light

  • grilled
  • roasted
  • baked
  • steamed
  • seared

⚠️ Watch out

  • creamy
  • crispy
  • fried
  • battered

The whole skill is handling these small moments well, again and again — so you never have to "start over" on Monday.
